The first thing to do is calculate your base metabolic rate (BMR). This will give you the amount of calories you need to consume in order to maintain your current weight in a temperate climate with no physical movement at all. The formula is as follows:

  • (BMR Men) = 66.5 + (13.75 x weight in kg) + (5.003 x height in cm) – (6.755 x age in years)
  • (BMR Women) = 655.1 + (9.563 x weight in kg) + (1.850 x height in cm) – (4.676 x age in years)

Of course, not many people spend their lives performing no activity at all! The next step is to find how many calories you should be consuming in order to maintain your current weight with your current lifestyle. You do this by multiplying your BMR number using the guide below.

  • Not active / No exercise at all. Daily calories needed = BMR x 1.2
  • Lightly active / Exercise 1 or 2 days a week. Daily calories needed = BMR x 1.375
  • Moderately active / Exercise between 3 and 5 times a week. Daily calories needed = BMR x 1.55
  • Heavily active / Exercise between 6 and 7 times a week. Daily calories needed = BMR x 1.725
  • Extremely active / Exercise twice a day. Daily calories needed = BMR x 1.9

Now that you know your current numbers, you can decide whether you need to add calories or subtract them from your diet in order to gain or lose weight. You can also alter the intensity level and frequency of your exercise the same way.
